The 9-5 Lifter's Problem

You sit at a desk for 8+ hours. You commute. You have a life outside the gym. By the time 6pm hits, your motivation is at its lowest — but your responsibility to your goals hasn't changed.

The Split

Monday — Push (Chest / Shoulders / Triceps)

Start the week with your highest-energy session. Push movements — bench press, overhead press, dips, tricep extensions — require the most CNS output. You're fresh on Monday. Use it.

Key accessories: Wrist wraps on all pressing above 70%. Liquid chalk for bar grip.

Tuesday — Pull (Back / Biceps)

Pulling the day after pushing is fine — you're using antagonist muscle groups. Deadlifts, barbell rows, lat pulldowns, face pulls, curls. This is where lifting straps become essential. Your grip will fatigue before your back does at working weights.

Key accessories: Lifting straps on all heavy pulling. Nylon belt on deadlifts above 80%.

Wednesday — Active Recovery

Not a rest day — an active recovery day. 20-30 minutes of foam rolling, stretching, and light walking. This is the session most guys skip that makes or breaks long-term progress. Your connective tissue and nervous system need this.

Key tools: Foam roller, massage balls, stretch strap. 20 minutes is all it takes.

Thursday — Legs (Quads / Hamstrings / Glutes)

Mid-week legs. Squats, Romanian deadlifts, leg press, lunges, leg curls. This is the hardest session of the week. A nylon lifting belt on squats and RDLs isn't optional at working weights — it's spinal protection.

Key accessories: Belt on squats and RDLs. Lifting straps on RDLs.

Friday — Arms + Weak Points

End the work week with an enjoyable session. Bicep curls, tricep work, lateral raises, rear delts, any lagging body part. Lower intensity, higher volume, pump-focused. This session should feel like a reward.

Key accessories: Grip pads for cable and machine work.

Saturday — Optional: Cardio / Conditioning

If you have the bandwidth, 20-30 minutes of steady-state cardio or sled work here. If life gets in the way, skip it without guilt. The core 5 days are what matter.

Sunday — Full Rest

Sleep. Eat. Recover. Prepare mentally for the week ahead. This is part of the program.
